Macronutrients — protein, carbs, and fats — are the three energy-giving nutrients in your food. Getting the split right is the difference between losing fat while keeping muscle and losing everything at once. This calculator turns your calorie target into an actionable meal plan in grams.

How the macro split works

We set protein first (1.6–2.2 g/kg for muscle protection and satiety), fats second (0.8–1.2 g/kg for hormones — never below 20% of calories), then fill the rest with carbs. Protein & carbs = 4 kcal/g, fat = 9 kcal/g. This ordering matches the recommendations of Alan Aragon, Eric Helms, and every current evidence-based nutrition coach.

Cutting vs. bulking vs. maintenance splits

Cutting: high protein, moderate carbs, moderate–low fat (~40/30/30 or 40/40/20). Bulking: high carbs to fuel training (~30/50/20). Maintenance: flexible; whatever you enjoy and can sustain (~30/40/30 is a solid default). The exact ratio matters far less than calorie total and protein target.

Carbs, fats, and performance

Carbs are your primary fuel for high-intensity work — sets in the 6–15 rep range, sprints, HIIT. Cut them too low and gym performance tanks. Fats are essential for testosterone, cell membranes, and absorbing vitamins A/D/E/K. Never drop below 0.6 g fat/kg body weight, even on aggressive cuts.

Fiber, sugar, and micronutrients — what the calculator doesn't show

Aim for ~14 g of fiber per 1000 kcal, keep added sugar under ~10% of daily calories, and hit fruit + veg for micros. The macros tell you the skeleton — food quality fills in the rest.

Worked example

80 kg lifter, cutting on 2200 kcal. Protein: 80×2.2 = 176 g (704 kcal). Fat: 80×0.9 = 72 g (648 kcal). Carbs remainder: (2200 − 704 − 648) / 4 = 212 g. Split = 32% P / 39% C / 29% F. Perfect for a cut.

Frequently asked questions

Q1.Are low-carb or keto diets better?

For fat loss? No — total calories and protein still decide the outcome. Keto works for people who prefer eating that way; it isn't magically superior.

Q2.Can I flip carbs and fats?

Yes, within reason. Keep protein anchored and fat above 0.6 g/kg. The rest is preference.

Q3.Do I need to hit macros to the gram?

No. Within ±5 g protein and ±10 g carbs/fats is fine. Weekly averages matter more than daily perfection.

Q4.What about cheat meals?

One higher-calorie meal per week won't derail progress if the other 20 meals are on point. Track it if you can; skip it if the meal fits your target.
